What is the 10,000 swing workout?

Dan John’s 10,000 swing workout is exactly what the name says: ten thousand kettlebell swings, broken into twenty sessions of five hundred, completed over roughly a month. It is a challenge rather than a training system, and it has an almost unreasonable reputation for changing how people look in four weeks.

The appeal is its brutal simplicity. There is one conditioning movement, a clear target, and a finish line. You are not managing five variables - you are showing up and doing the swings.

How it works

Each session is five hundred swings, broken into ten blocks of fifty. Within a block the fifty reps are split into a descending ladder of sets, so the work arrives in manageable pieces instead of one impossible set - the accumulated volume is what does the damage, not any individual set.

Between swing sets you perform a low-rep strength movement - a press, a goblet squat or dips, depending on the day - which acts as active recovery while still accumulating meaningful strength work. That pairing is why the program builds something rather than just burning calories.

Why it works

The swing is a hip hinge under load performed explosively, so five hundred of them hammer the glutes, hamstrings and spinal erectors while driving heart rate through the roof. You get a posterior-chain stimulus and a metabolic one out of the same movement, which is unusual and efficient.

The volume also forces technical honesty. You cannot muscle five hundred swings with your arms and lower back - by the third session your hinge either becomes efficient or the program stops you. Most people finish with a better hinge than they started with, and that carries straight over to deadlifting.

Who it’s for

This suits lifters who already own a competent kettlebell swing and want a short, focused conditioning and fat-loss block - typically run in an off-season, between strength programs, or in the lead-up to a holiday.

It is the wrong choice if you have never been coached on the swing, if your lower back is currently unhappy, or if you are mid meet-prep and need your recovery for squats and deadlifts. Learn the movement first; five hundred bad reps a day is an injury schedule.

Strengths & trade-offs

Strengths: minimal equipment, short sessions, a clear and motivating finish line, excellent conditioning and posterior-chain work, and a well-earned reputation for visible body-composition change inside a month.

Trade-offs: it is monotonous, it is hard on grip and hands, and it leaves little recovery for heavy squatting or deadlifting alongside it. Treat it as the main event for the month, not an add-on.

How to run it

Pick a bell you can swing crisply for the full session - many men start around 24 kg and many women around 16 kg, and going heavier than that turns the last two hundred reps into a lesson in how not to hinge. Keep your other training light; squats and deadlifts should tick over at maintenance at most.
